The Functional Plate: A 7-Day High-Protein, Anti-Inflammatory Meal Plan


Eating well does not have to mean spending hours in the kitchen, counting every nutrient, or making a different meal every day. With a little planning, you can build simple meals that support energy, muscle, metabolism, gut health, and inflammation without making food feel complicated.


This 7-day plan was designed to do exactly that: give you high-protein, colorful, nutrient-dense meals that are realistic for a busy week, with one prep session that makes breakfast, lunch, and dinner easier from start to finish.

7-Day Full-Day Meal Plan  |  Every meal ≥ 35g protein


Functional nutrition treats food as information for your cells, protein tells your muscles to rebuild, color compounds tell your immune system to calm down, and fiber tells your gut microbiome to diversify. This issue turns that science into one Sunday prep session and a full day of ready-to-go meals: breakfast that takes under 5 minutes, lunch that's already packed for work, and dinner that's on the table in 20 minutes or less.


The Science, in 3 Bites


  35g+    Why every meal here clears the protein bar

Muscle protein synthesis (MPS) isn't just "more is better", it's dose and meal dependent. Research on protein distribution found that eating roughly 0.4g of protein per kg of bodyweight per meal (about 35–40g for most adults) across 3–4 meals a day maximized the 24-hour MPS response, compared to skewing most protein into one meal.


Older adults and anyone managing "anabolic resistance" need the higher end of that range to get the same effect, which is why every recipe below is built to land at or above 35g.


  CALM    Why turmeric + black pepper show up everywhere

Omega-3s (salmon) and curcumin (turmeric) are two of the best-studied anti-inflammatory food compounds; meta-analyses link them to measurable drops in inflammatory markers like CRP and IL-6. Curcumin alone is poorly absorbed, but pairing it with black pepper's piperine has been shown to boost its bioavailability by up to 2000%. That's a lab result, not folklore, it's why the rubs and sauces in this plan always pair turmeric with cracked black pepper.


  RAINBOW    Why color variety isn't just aesthetic

The American Gut Project analyzed thousands of microbiome samples and found that people eating 30+ different plant foods a week had significantly more diverse gut bacteria than those eating 10 or fewer diversity of plant color, not just volume of vegetables, was the strongest signal.


Each color family carries a different class of protective polyphenol (lycopene in red, beta-carotene in orange, sulforaphane in green, anthocyanins in purple, allicin in white), so this plan deliberately rotates all five.


Sunday Batch Session ~90 Minutes

Prep components not finished meals. Cooking proteins, grains, and veggies separately (then combining them fresh each day) keeps textures better and means you're never eating the exact same bowl twice, even though you only cooked once.

• Raw shrimp, peeled & deveined, 1 lb

• Pre-cooked chicken sausage, 1 pkg

• Dry lentils, 1 cup (or 1 can)

• Canned black beans, 1 can

• Eggs, 18-20

• Plain nonfat Greek yogurt, 48 oz

• Low-fat cottage cheese, 16 oz

• Canned chickpeas, 1 can

• Hemp hearts + pumpkin seeds + almonds

• Tahini

PANTRY + SEASONING

• Quinoa, 1.5 cups dry

• Rolled oats, 2 cups

• Chia seeds

• Natural peanut butter

• Whole grain bread

• Olive oil

• Ground turmeric + black pepper

• Cumin, chili powder, smoked paprika

• Low-sodium tamari or soy sauce

• Rice vinegar + toasted sesame oil

• Miso paste

• Canned diced tomatoes, 1 can

• Lemons (2)

• Honey + cinnamon

 

The 90-Minute Run of Show

1. Oven to 375°F. Blend and pour the egg muffin batter (recipe below) into a muffin tin; bake 20–22 min. Remove and bump the oven to 425°F.

2. Pat chicken thighs dry, rub with olive oil, turmeric, black pepper, garlic powder, salt. Bake 28–32 min (internal temp 165°F).

3. While chicken roasts: chop broccoli, red & yellow peppers, purple cabbage, carrots, zucchini. Toss with olive oil, turmeric, black pepper, salt on a second sheet pan; roast 20–25 min alongside the chicken.

4. Cube sweet potatoes, toss with oil + cumin + smoked paprika, roast 25 min on a third pan (or after the chicken comes out).

5. Cook quinoa on the stovetop: 1.5 cups quinoa to 3 cups water, simmer covered 15 min, rest 5 min, fluff.

6. Brown ground beef with diced onion and garlic; stir in lentils, canned tomatoes, chili powder, cumin, salt; simmer 25 min for the chili.

7. Pat salmon dry, brush with a quick miso-ginger glaze (recipe below), bake at 400°F for 12–15 min, do this last so it stays fresh, not reheated, on day one.

8. Soft-boil 8–10 eggs (6.5 min simmer, then ice bath) for breakfasts and bowl toppers.

9. Layer 2–3 jars of protein overnight oats (recipe below); refrigerate.

  1. Whisk both sauces (below) and store in jars. Portion everything into containers by component, protein, grain, veggie, sauce rather than pre-assembled bowls.

  2. Leave the shrimp, ground turkey, and chicken sausage raw/refrigerated, they cook fresh in under 20 minutes on their dinner nights, so there's nothing to reheat or lose texture.


The Recipes


Breakfast ~ quick, easy, ready in under 5 minutes


Greek Yogurt Rainbow Bowl   BREAKFAST 

Ingredients: 1 cup plain nonfat Greek yogurt, 3 tbsp hemp hearts, 1 tbsp natural peanut or almond butter, 1/2 cup mixed berries, a pinch of cinnamon.

1.   Spoon yogurt into a bowl.

2.   Stir in hemp hearts and peanut butter.

3.   Top with berries and cinnamon. Eat immediately, no cooking required.

≈ 37g protein. Berries add anthocyanins, the same purple-color antioxidant family as the cabbage in your lunch bowls.


Turmeric-Spinach Egg Muffins   BREAKFAST 

Ingredients: 12 eggs, 1 cup low-fat cottage cheese, 2 cups chopped spinach, 1 diced red bell pepper, 1 tsp turmeric, 1/2 tsp black pepper, salt.

1.   Blend eggs and cottage cheese until smooth.

2.   Stir in spinach, bell pepper, turmeric, pepper, and salt.

3.   Pour into a greased 12-cup muffin tin; bake at 375°F for 20–22 min until set.

4.   Cool, then refrigerate. Grab 4 muffins + a handful of almonds to eat cold or reheated.

4 muffins + almonds ≈ 38g protein. Make-ahead — nothing to do but grab and go on a workday morning.


Protein Overnight Oats   BREAKFAST 

Ingredients: 1/2 cup rolled oats, 3/4 cup plain Greek yogurt, 1/2 cup milk, 1 tbsp chia seeds, 1 tbsp peanut butter, cinnamon, 1/2 cup berries.

1.   Stir oats, yogurt, milk, chia, and peanut butter together in a jar.

2.   Top with cinnamon and berries; cover and refrigerate overnight.

3.   Eat cold straight from the fridge, no morning prep at all.

≈ 37g protein. Berries add anthocyanins, the same purple-color antioxidant family as the cabbage in your lunch bowls.


Cottage Cheese Rainbow Toast   BREAKFAST 

Ingredients: 1 cup low-fat cottage cheese, 2 slices whole grain toast, 1/2 cup sliced strawberries or blueberries, honey, black pepper.

1.   Toast the bread.

2.   Top each slice with cottage cheese, berries, a drizzle of honey, and a crack of black pepper.

3.   Eat immediately, zero cook time.

≈ 36g protein. The fastest breakfast in this issue, good for the mornings that get away from you.


Lunch ~ prepped Sunday, grab-and-go for work


Turmeric-Pepper Baked Chicken   MAIN 1 

Ingredients: 2.5 lb boneless chicken thighs, 2 tbsp olive oil, 1 tbsp turmeric, 1 tsp cracked black pepper, 2 cloves garlic (minced), 1 tsp salt.

1.   Preheat oven to 425°F.

2.   Toss chicken with oil and all seasonings until fully coated.

3.   Arrange in a single layer on a sheet pan; bake 28–32 min until 165°F internal.

4.   Rest 5 min, then slice or portion into 5oz servings.

One 5oz portion ≈ 44g protein. Turmeric + black pepper pairing boosts curcumin absorption.


Miso-Ginger Salmon   MAIN 2 

Ingredients: 1.5 lb salmon fillets, 2 tbsp white miso paste, 1 tbsp grated ginger, 1 tbsp rice vinegar, 1 tsp sesame oil, 1 tsp honey.

1.   Whisk miso, ginger, rice vinegar, sesame oil, and honey into a glaze.

2.   Pat salmon dry, place skin-down on a lined sheet pan, brush generously with glaze.

3.   Bake at 400°F for 12–15 min until it flakes easily.

4.   Portion into 5oz servings (about 35g protein each).

One 5oz portion ≈ 35g protein plus omega-3s shown to lower inflammatory markers like CRP.


Beef & Lentil Chili   MAIN 3 

Ingredients: 1 lb 90% lean ground beef, 1 cup dry lentils (cooked), 1 can diced tomatoes, 1 diced onion, 2 cloves garlic, 1 tbsp chili powder, 1 tsp cumin, salt.

1.   Brown beef with onion and garlic over medium-high heat; drain excess fat.

2.   Stir in cooked lentils, tomatoes, and spices.

3.   Simmer uncovered 25 min, stirring occasionally, until thickened.

4.   Portion into 1.5-cup servings; top with pumpkin seeds or avocado.

One 1.5-cup portion ≈ 38g protein (beef + lentils) plus extra fiber from the lentils.


Dinner ~ cooked fresh, on the table in 20 minutes


Garlic Shrimp & Veggie Skillet   DINNER 

Ingredients: 1 lb raw shrimp (peeled, deveined), 2 tbsp olive oil, 3 cloves garlic (minced), juice of 1 lemon, pinch of red pepper flakes, leftover roasted rainbow veggies + quinoa.

1.   Heat olive oil in a skillet over medium-high heat; add garlic and red pepper flakes, 30 seconds.

2.   Add shrimp in a single layer; cook 2–3 min per side until pink and opaque.

3.   Toss in leftover roasted veggies and quinoa to warm through; finish with lemon juice.

4.   Serve immediately, total time under 12 minutes.

5oz cooked shrimp + quinoa + veggies ≈ 39g protein. Shrimp cooks faster than almost anything else in the kitchen.


Turkey Taco Bowls   DINNER 

Ingredients: 1 lb 93% lean ground turkey, 1 tbsp chili powder, 1 tsp cumin, 1/2 tsp smoked paprika, 1 can black beans (drained), shredded purple cabbage, corn, avocado, shredded cheese, leftover quinoa or rice.

1.   Brown turkey in a skillet over medium-high heat, breaking it up as it cooks, 6–8 min.

2.   Stir in chili powder, cumin, paprika, and black beans; warm through 2–3 min.

3.   Serve over quinoa or rice with shredded cabbage, corn, avocado, and a sprinkle of cheese.

5oz turkey + black beans + cheese ≈ 38g protein. Purple cabbage and corn keep the rainbow going even on a taco night.


Sheet-Pan Chicken Sausage & Rainbow Veg   DINNER 

Ingredients: 1 package pre-cooked chicken sausage (4-5 links, sliced), broccoli, bell peppers, zucchini, olive oil, turmeric, black pepper.

1.   Preheat oven to 425°F (or use the toaster oven).

2.   Toss sliced sausage and chopped veggies with olive oil, turmeric, and black pepper on a sheet pan.

3.   Roast 18–20 min, stirring once, until veggies are tender and sausage is browned.

4.   Serve straight off the pan, one dish, minimal cleanup.

3 sausage links + veggies ≈ 45g protein. Pre-cooked sausage means this is really just a reheat-and-roast.


Sauces

Turmeric-Tahini Drizzle   SAUCE 

Ingredients: 1/4 cup tahini, juice of 1 lemon, 1/2 tsp turmeric, 1/4 tsp black pepper, water to thin, salt to taste.

1.   Whisk tahini and lemon juice, it will seize, then loosen.

2.   Add turmeric, pepper, and salt; thin with water 1 tbsp at a time to a pourable consistency.

3.   Store in a jar up to 1 week refrigerated.

2 tbsp adds about 5g protein plus anti-inflammatory turmeric.


Ginger-Sesame Dressing   SAUCE 

Ingredients: 3 tbsp low-sodium tamari, 1 tbsp rice vinegar, 1 tsp toasted sesame oil, 1 tbsp grated ginger, 1 clove garlic (minced), 1 tsp honey.

1.   Whisk all ingredients together until emulsified.

2.   Store in a jar up to 1 week refrigerated; shake before using.

Bright, gut-friendly ginger + garlic in every bowl.


Your 7-Day Full-Day Plan

A small rotation of breakfasts, lunches, and dinners, remixed with different grains, veggies, and sauces so nothing tastes repeated, even though most of it was cooked once, on Sunday. Every single meal clears 35g of protein.

Storage & Food Safety

• Chicken and salmon: refrigerate up to 3–4 days; freeze extra portions up to 3 months.

• Beef & lentil chili: refrigerate up to 4 days, freezes beautifully up to 3 months, make a double batch.

• Egg muffins: refrigerate up to 4 days, freeze up to 2 months; reheat 30-45 sec from frozen.

• Overnight oats: refrigerate up to 4 days in sealed jars, a good reason to make a few at once.

• Roasted veggies and grains: refrigerate up to 4–5 days in airtight containers.

• Sauces: refrigerate up to 1 week in a sealed jar; shake or whisk before using.

• Raw shrimp, ground turkey, and chicken sausage: keep refrigerated and cook within 1–2 days of purchase or freeze until the night before you need them.

• Reheat proteins to 165°F internal. When in doubt, smell and look before eating leftovers past day 4.


Healthy eating does not have to be complicated to be powerful. When meals are built around quality protein, colorful plants, fiber, healthy fats, and simple whole-food ingredients, you are giving your body the raw materials it needs to support energy, muscle, metabolism, digestion, and long-term health. The goal of this plan is not perfection — it is preparation. A little intention on Sunday can make healthy choices much easier all week long, and over time, those small, consistent choices are what create meaningful change.
